Choose Active Recovery When

You are stiff or mildly sore but otherwise well. Light movement can ease stiffness and help you feel better without adding real training stress.

Choose a Full Rest Day When

You are sleeping badly, your resting heart rate is up, soreness is severe or you have run several hard days in a row. Your body needs time, not more activity.

Keep Active Recovery Easy

Aim for about 20 to 40 minutes at an effort where you can talk comfortably, around 3 to 4 out of 10. Walking, easy cycling, swimming and mobility work all count.

Active recovery is low-intensity movement such as walking, easy cycling, swimming or mobility work that keeps blood flowing without adding training stress. A rest day means no structured exercise so your body can fully recover.

Most people benefit from at least one full rest day or very light day per week. Hard or high-volume training blocks, poor sleep and high life stress can all mean you need more.

Keep it easy enough to hold a conversation, roughly 3 to 4 out of 10 effort, for about 20 to 40 minutes. If it feels hard, you have turned it into a workout.

A resting heart rate several beats above your normal can be a sign of fatigue, stress, poor sleep or illness. A rise of around 10 beats or more is a strong signal to rest, especially alongside other symptoms.
